Runner rule: For every liter you sweat, need 300-700mg sodium. "Salty sweaters" need up to 1500mg.
Quick test: If your sweat stings your eyes, leaves white marks on your hat, or tastes very salty, you're high-sodium. You need salt tabs, not just sports drink.

154-lb runner, goal pace 8:00/mile. Loses 2% (3 lbs) in hour 1 without replacing. Result: pace drops to 9:00/mile in hour 2. Finishes in 3:45 instead of 3:30. 15 minutes lost from 48 oz of water.
3 signs you're already behind
Headache during run
Not the sun. Your brain literally shrinks 1-2% and pulls on membranes. It's your first alarm. If you push through, the bonk is coming.
Calf/quad cramp
Muscles run out of sodium for contractions. Water alone won't fix it. You need 500-1000mg sodium NOW or you're walking.
Dark urine post-run
Should be pale lemonade. If it's apple juice, your kidneys are in emergency mode. You lost 2-3% and recovery will be slow.

If wake-up urine is darker than pale straw, or temp >80°F, add 8oz with 500mg sodium 60–90 min before. Pre-load, don't flood.
During Your Run
Frequency Over Volume
3–8oz every 15–20 minutes. For runs >60 min or >75°F, include 150–250mg sodium per 8oz. Thirst lags 1–2% dehydration — don't wait.
- <60 min cool: water likely enough
- 60–90 min: 300–600mg sodium total
- >90 min Miami: target upper range, practice race pace drinking
